Does caffeine before a race actually make you faster?

For most endurance runners, yes – a moderate dose taken about an hour before the start probably improves performance, but the effect is a small edge rather than a transformation, and a meaningful minority of runners get little or nothing from it. A 2022 meta-analysis of 21 placebo-controlled running trials found a medium-sized improvement in time to exhaustion and a small but statistically significant improvement in time-trial performance – the closer analogue of a race. Only 19 of the 254 participants were women, and the authors note that the best dose has not been established.

Are you asking about performance, or about how alert you feel?

These are two different questions with two different evidence tiers, and they get merged constantly. "Caffeine makes me feel sharper on the start line" is a claim about subjective alertness and cognition. "Caffeine makes me finish faster" is a claim about a physical outcome. Both have supporting evidence, but they are not the same claim and one does not prove the other.

A review of caffeine and cognitive functions in sport reports benefits for attention and related cognitive measures during exercise. That is real, and it may matter for pacing decisions or staying focused late in a race. But feeling more alert is a mechanism and a subjective state – it is not the same tier of evidence as a measured reduction in race time. When you read that caffeine "works", check which of the two things the source actually measured.

How much, and how far ahead of the start?

The running trials in that meta-analysis used between 3 and 9 mg of caffeine per kilogram of body mass, and a review of caffeinated drinks found benefits once a drink supplied at least 3 mg per kilogram. Reviews of caffeinated drinks in sport report that the ergogenic effect can be obtained through several delivery forms – capsules, coffee, energy or sports drinks, and chewing gum – so the vehicle matters less than getting a consistent dose you can time.

Two practical points follow from how the studies were designed. First, more is not better: higher doses raise the risk of side effects such as jitteriness, gastrointestinal upset, and a racing heart without a matching rise in benefit. Second, timing is built around absorption. Caffeine in capsule or drink form takes roughly half an hour to an hour to peak in the blood, which is why pre-exercise protocols dose ahead of the start rather than on the line. Chewing gum is absorbed faster, which is one reason it is studied as an option closer to or during an event.

None of this is a prescription. It describes what participants in the studies took and when – your own tolerance, race-morning nerves, and gut sensitivity decide whether that window suits you, and a race is a poor place to test a dose for the first time.

Who does caffeine not help – or help much less?

Three groups should temper their expectations.

  • Genetically slower metabolisers. A trial examining the CYP1A2 gene – which affects how quickly the body clears caffeine – in a cycling time trial found that this genetic variation modified caffeine's effect on performance. Both 2 and 4 mg per kilogram improved 10 km cycling time, but only in athletes with the AA genotype. Those with the AC genotype saw no effect, and those with the CC genotype performed worse at the higher dose. You cannot easily know your own genotype without testing, so treat a personal caffeine "boost" as something to verify in training, not assume.
  • Heavy habitual coffee drinkers. Whether a high daily intake blunts the effect of a pre-race dose has not been settled, and the trials above do not answer it. Treat it as an open question rather than a reason to expect the same response a low-intake runner might get.
  • Runners sensitive to its side effects. For someone whose gut reacts badly or whose heart rate becomes uncomfortable, the downside can outweigh a small time saving – particularly over shorter races where the margin from caffeine is modest to begin with.

The honest framing is a group average with a wide spread. When a study reports a mean improvement, that mean is not a promise to the individual reading it – some runners land above it, some below, and some at zero.

Does the distance change the answer?

Much of the strongest caffeine evidence comes from aerobic, endurance-type efforts, and a good deal of the foundational work was done in cycling laboratories rather than on runners in a race. That transfer is reasonable but not automatic: a benefit measured on a lab ergometer does not perfectly reproduce on a hilly course with race-day variables.

For sustained endurance running – the 10 km and upwards, where fatigue resistance and perceived effort matter – the case for a small benefit is at its strongest. For very short, explosive efforts the mechanism is different and the endurance evidence does not directly apply. If your event is a sustained aerobic race, the endurance findings are the relevant ones; if it is a sprint, they are not the population you should be reading from.

What this answer does not settle

The research supports a small, real average benefit for endurance running, delivered by a moderate dose timed before the start. It does not tell you your personal response, it does not resolve the mixed picture for habitual heavy consumers, and much of it rests on cycling and laboratory work rather than road racing. It also cannot tell you whether the edge is worth the risk of an upset stomach on a day that matters.

The criterion to carry forward: treat caffeine as a variable you test in training, not a certainty you deploy for the first time on race morning. Establish your own tolerance, timing, and gut response in a hard session weeks out, and judge the result against your own finishing times – not against a group mean printed on a review. If it does nothing for you in training, no meta-analysis obliges it to work on race day.
